We talked about the value of trying to raise your metabolism yesterday, here are some key ways on how to do it!

Number one is to lift weights. If you just do normal cardio that most people do (treadmill, bike etc), then your metabolism will be raised but only for the duration of your workout.

The difference with weights/resistance training is the effect will last a lot longer!

Scientific studies show the elevated metabolism you will experience can last up to 39 hours!!! This is why weight training is so important! Weight training breaks down muscle tissue and usually needs that amount of time to recover.

We have always talked on here about the benefits of weight training, and obviously this another big reason to lift!!

Number two is to train intensely. Whatever workout you do, make sure you train with purpose and if you put a good intensity into it, your metabolism will be raised that much more again, meaning you burn more calories and burn more fat.

Number three is embracing the process of building lean muscle tissue. Experts suggest that for every pound of muscle gained, your body will burn an extra 35-50 calories a day!! Compare that with just 2 pounds for every pound of fat. This is why people who are lean and muscular find it easier to stay like that, whilst people who carry a lot of fat struggle more to get it off.

Number four is eating more  protein, not too much but a sensible amount. With all of this good training, you should also a healthy amount of protein such as the size of your fist in each meal. Not only does it fill you up that much longer than carbs and fat, it also takes 25% more calories for the body to break down protein.  These 25% of the calories in protein are broken down through the digestion process, compare this to 5% of carbs and just 2% effort to burn fat when ingested!!

There’s an old song called “it ain’t what you do, it’s the way that you do it” and this definitely applies to your training!

How many times have you been caught up with the mantra that you MUST train for an hour, or even an hour and a half?!!!

This may have applied to the thoughts of previous generations and the people who gave them this misleading and inaccurate information, but now you have to accept that times have indeed changed, and now exercise science dictates that we do not have to spend endless wasted hours exercising, especially when we can achieve a huge amount in the fraction of the time it used to take us to exercise!

If you believe that endlessly running on a flat surface is much more results giving than doing sprints up hills, then you need to think again.

If you still believe that lifting big weights, take long gaps for testing in between sets, then slowly move on to exercise to exercise is the best way to go, then please re-visist that thought process once again and try it out for yourself. Stop resting for 5 minutes in between sets, and cut down that rest period to 45 seconds. You will have to drop the weight maybe, sometimes by 20% if you’re not conditioned to it, but the overall effect of the workout will absolutely blow you away!!!

Too many people go to gyms and train so inefficiently it’s not true!!!

You need to get to the point, go after your targets with urgency and hopefully you have some kind of plan and direction you intend moving in!

This is a “must have and have it now” society we live in, maximise this by making your workouts shorter, more intense and make sure you’re focused on results!!

The warm weather is back, or should make that it has actually STARTED after one of the worst April’s and May i can remember.

Please don’t use the excuse of “its too warm now”, please DO NOT use that because you should see this weather and light nights as an INVITATION TO GET FIT AND HEALTHY!!

Compare this with mid-november to mid-march and you are right in the best time of year now to really make a difference to your mind and body. Theres every opportunity now to get your body in great shape by simply enjoying the environment around us.

If you cant get out there on the bike in this sunshine, then you ought to question your commitment to yourself. Besides all of this commitment talk, its actually ENJOYABLE, thats definitely the best way to think about it rather than seeing it as some kind of chore!! Riding a bike in this weather with all the beautiful scenery is one of the best things you can experience full stop.

Get off the roads too when you walk too if possible, and avoid all the pollution. Get up mountains and enjoy the fresh air, and the air that most people don’t get to take in. Its good for you full stop, and the often steep gradients will lift your fitness levels to brand new levels.

There are plenty of people swimming, but i happen to know a few more people now who swim outside, enjoying the different challenges that this brings. Enjoying the more natural route is always a winner for your health and is so demanding that it will often trump your inside swimming sessions! Both are good though it must be said and depends on the individual.

Personally, as you can tell, i love being outside at this time of year, as well as inside sessions. Mix them both up and reap some pretty serious rewards!!!

If you are in the middle of your Christmas days/nights out and parties everywhere, I sincerely hope you have remembered to exercise the next morning!

This is not only the best hangover cure but the best way to keep your body fact in check too. Your energy levels may be on the floor the morning after, that’s why you have to exercise!

Don’t make it hard on yourself by piling on the weight and putting up the white flag! It doesn’t have to be this way, and deep down you know that!

Don’t fall for the old tactic of wearing baggy jumpers over Christmas either, you are fooling nobody! Nothing feels as good as staying fit and healthy before, during and after Christmas!

Surely you’re not going to fall for the slimming clubs false promise of losing all the weight after Christmas? You may lose some weight but its only temporary and a scam to get you to buy their associated weight loss meals/products of all kinds.

Studies show that 97% of people who go on these faddy diets put all the weight back on, PLUS 5% MORE!!! Also, the more times your body goes through this process, the more resilient it becomes next time you try it. Please don’t fall for these weight loss charlatans, unfortunately there is no industry watchdog to regulate these scam merchants!!!

When you go to the supermarket next, avoid all of those ready meals that brag how little calories they have. Instead, go to the fresh counter full of fruit and veg, go to the fresh fruit and white meat counter, and sample the true delights of food while still staying lean!

You can have a great fit and healthy Christmas and an amazing start to 2012, if you do it the natural way. You know this to be true surely!!!

If you want to look and feel good, and be the most optimistic you have ever been going into Christmas and New Year, you know theres only one way to go!!!

To follow on as promised from yesterday, its time to talk about what happens after the first 4-6 weeks.

The first month or so is seen as your perfect opportunity to get used to the various exercises, get used to weight training in general, and get your ligaments and tends to a much greater force than normal, and this DOES take time.

Okay, assuming you get through this period with no problem and you have mastered proper technique, its time to move on to newer more challenging exercises.

Rugby is a tough game, but if you train in the right way, you can make the game a whole lot easier and set yourself up for future success and hopefully avoid injury to a better degree.

So the first week after week 6, assuming you are doing 3 sets per exercise, I would change your programme to the following.

Bench press-still in there as a great power movement

Chins-this is a new one for you, it’s the one where there a bar usually hanging high on the wall or even better from the ceiling. You usually have to jump up on a bench to get to it if you’re not that tall, and all you do is hang on it, and then pull yourself up.

This is a tremendously hard exercise so I would start off doing half movements if you find the full movement too hard. Persevere and you will get better, it may well take 6 months to get to 10 full reps.

Next is one arm dumbbell rowing, look for a demonstration of this on a google search again and is a great back builder, which will be of enormous help if you are mauling in rugby or simply fighting for the ball. Do 3 sets of 8 with a dumbbell that tests you-great exercise!

Then on to legs with squats or leg press. Two great choices there, do which ever suits. I would also put in a leg extension and its important not to lock out on this exercise, and will develop the muscles above the knee very well.

Leg curls are an underrated exercise too. Anyone who has ever pulled their hamstring will wish they would have done this one. A great hamstring developer and important to keep the balance of leg training so everything get worked.

You can add calf raises to the list too, another neglected exercise for the calf of course.

Upright rows is a great mass builder for your shoulders, and will add some serious strength. Shoulder presses can be good especially seated in your younger years, but as you get into your 30’s, try to avoid them as lots of people run into overhead movements with their shoulders as time marches on, so I would pick upright rows.

Bench dips or arm dips are great for triceps as discussed yesterday but I would move on to parallel bars dips from now on. This is much harder exercise than arm dips and when done with a wider grip, will also work your chest, shoulders, arms and back indirectly. Dips is one you ought to get used to and fast, its one of my key exercises but like chins, will take you a while to get used to depending on your current bodyweight.

Then to finish you have dumbbell curls, you arms can still take some work by this stage and strong arms are vital for all sorts of reasons in rugby, and in life in general.

So these are examples of very good weight training exercises after week 6 and these will form the foundation of your training for the next few months.

They will constantly challenge you and push you on to new levels of development and progress.
